Here is a free military calisthenics workout routine you can do right now, with no equipment and no signup: a 1-minute warm-up, five bodyweight movements performed for 2 sets of 20 seconds each with 30 seconds of rest between sets, and a 1-minute cool-down — about 10 minutes in total. It is a genuine beginner session from the MILITRO challenge, and every movement includes an easier option.

What you need before you start

  • A clear patch of floor, indoors or out
  • A sturdy elevated surface — a chair, step, or sofa edge — for the incline push-ups
  • About 10 minutes, and a clock or phone timer

If you have a heart condition, joint problems, or any other health concern, check with a doctor before starting a new exercise routine — the same advice the full program gives.

Warm-up: 1 minute

  1. 30 seconds: arm circles — 15 seconds forward, 15 seconds backward
  2. 30 seconds: slow, easy-paced bodyweight squats

The workout: 5 movements, 2 sets of 20 seconds

Do each movement for 20 seconds, rest for a moment as you transition, and complete 2 rounds of the full list. Rest 30 seconds between sets. If a movement is too hard for the full 20 seconds, switch to its easier option listed under it — that counts completely.

1. Incline push-ups

Place your hands on a sturdy chair, step, or the edge of a sofa, and step your feet back so your body forms a straight line from shoulders to heels. Lower your chest toward the surface, then push back up.

Easier option: Push-ups against a wall

2. Bodyweight squats

Stand with your feet about shoulder-width apart. Sit your hips back and down as if reaching for a chair, keeping your chest up and your heels on the floor, until your thighs are about parallel. Drive back up to standing.

Easier option: Sit-to-stand from a chair

3. Plank hold

Rest on your forearms and toes with your elbows under your shoulders. Squeeze your glutes and brace your stomach so your body holds one straight line. Hold without letting the hips sag or lift.

Easier option: Knee plank

4. Glute bridges

Lie on your back with your knees bent and feet flat on the floor. Drive through your heels to lift your hips until your body forms a straight line from knees to shoulders, squeeze at the top, and lower with control.

Easier option: Shorter range, slower tempo

5. High knees

Stand tall and run in place, driving each knee up toward hip height with a light bounce on the balls of your feet. Keep your posture upright and your pace brisk but controlled.

Easier option: March in place

Cool-down: 1 minute

  1. 20 seconds: walk in place to bring your breathing down
  2. ~20 seconds: a chest-opening stretch — clasp your hands behind your back and lift your chest
  3. ~20 seconds: a standing quad stretch on each leg

How the complete challenge is different

This session shows you the style of training, but on its own it is just one day. What makes a bodyweight program actually work is an ordered schedule and progression — the two things a single workout cannot give you. The complete MILITRO 28-day challenge kit adds:

  • A day-by-day schedule: 21 training days and 7 planned rest days, so you always know exactly what today is
  • Week-by-week progression: the holds grow from 2 sets of 20 seconds in week 1 to 3 sets of 30 seconds by week 4
  • New movements each day: 21 different daily sessions, not one routine repeated for a month
  • Exercise videos demonstrating every movement, and an easier option for each one

When should you use the easier option?

Use it the moment your form breaks down — hips sagging in the plank, chest dropping in the push-up, heels lifting in the squat. Clean, easier reps build more strength than sloppy hard ones, and they keep you training tomorrow. As the weeks pass, the movements you needed to scale will start happening in their full form. Frequently asked questions

Is this workout routine really free?

Yes. The session on this page is completely free and you can do it today with no equipment. The complete MILITRO 28-day challenge kit is a separate paid product that builds on this session.

What if I can't do one of the movements?

Every movement lists an easier option. If you cannot hold the standard version for the full 20 seconds, switch to the easier version and finish the set — that is exactly how the full program is designed to work.

Is this the complete MILITRO program?

No. This is one training session in the same style as the challenge. The complete kit adds the ordered 28-day schedule, week-by-week progression, exercise videos, and the full set of daily sessions.

Do I need any equipment?

No. All five movements use only your bodyweight. You just need a clear patch of floor and a sturdy elevated surface, such as a chair or the edge of a sofa, for the incline push-ups.
